From LT1 to the Gray Zone: Decode Your Own Engine and Avoid 'Junk Miles'
Many amateur cyclists train blindly based on standard formulas or use the well-known “220 minus your age” heart rate rule. You cruise along nicely, sweat pours from your forehead, and afterward, you feel like you had a ‘good workout.’ But does your fitness plateau after a few months anyway? If so, there is a high probability that you are unconsciously riding in a physiological no-man’s-land: the notorious Gray Zone.
To ride faster, you need to know what is really happening under the hood of your muscles. And you don’t need to be a bio-scientist to understand it. It all revolves around understanding two (magical?) thresholds: LT1 and LT2. What are these thresholds, why do we use a specific zone model to understand them, and why is this the key to escaping that Gray Zone?
The Models-Jungle: 3, 5, or 7 zones?
Before we dive into the physiology, we need to talk about zones. If you ride using platforms like Zwift or Strava, you are undoubtedly familiar with the 5-zone model. If you use Garmin or advanced software like Intervals.icu, you probably work with a 7-zone model. This often causes confusion. “Zone 2” in a 3-zone model means something completely different than it does in a 5-zone model!
Fortunately, your body’s biology is surprisingly simple. Regardless of how many ‘slices’ software developers cut the pie into, physiologically speaking, your body only recognizes two true inflection points (thresholds): LT1 and LT2. These two thresholds naturally divide your effort into exactly three regions. That is why in this article—and by extension across this entire blog—we will always refer to the 3-zone model as our biological foundation:
- Biological Zone 1: Everything below LT1 (your aerobic base).
- Biological Zone 2: Everything between LT1 and LT2 (the Gray Zone).
- Biological Zone 3: Everything above LT2 (the red zone / anaerobic exhaustion).
By looking at your training through this biological lens, you will suddenly understand what you are doing much better, regardless of what number your bike computer displays on the screen.
The Big Myth: Forget the ‘Hard’ Numbers (Both Lactate and FTP)
Now that we know it is all about LT1 and LT2, we must immediately debunk the biggest myth in sports physiology: the assumption that physiological thresholds are unyielding mathematical laws. In the past, it was standard practice to assume that LT1 (your first threshold) always sat at exactly 2.0 mmol/L of blood lactate, and LT2 (your lactate threshold) was always at 4.0 mmol/L.
This requires serious nuance. Everyone is physiologically unique. For one rider, LT1 might sit at 1.2 mmol/L, while another doesn’t see their first rise until 2.5 mmol/L. A highly trained marathon runner might reach their LT2 at just 3.0 mmol/L, whereas an explosive sprinter might not completely ’explode’ until 6.0 mmol/L.
The same goes for the holy FTP value that cyclists love to brag about. “My FTP is 220 Watts or 300 Watts.” In biological reality, it is never a fixed number. Thresholds are not rigid averages; they are personal inflection points in your unique metabolic curve. One day you fly down the road, you are in top shape, and you put out 250 Watts (proverbially) with your eyes closed. The next day you slept poorly, are less hydrated/nourished, or it is scorching hot outside. Suddenly, that exact same 250 Watts feels like a physiological execution, and your heart rate shoots straight into the red. A test gives you a valuable snapshot and an excellent baseline, but biological reality fluctuates daily within a zone around that number.
An absolute number is therefore just a snapshot. You should train based on your body’s bandwidth, not based on a rigid number on your screen.
The Physiology: Two Engines, Two Thresholds
To understand why you shouldn’t just ride around aimlessly, you need to know that your muscles possess two completely different ’engines.’
LT1 (The Aerobic Threshold) and your ‘Diesel Engine’
When you cycle easily (in biological Zone 1), your body runs almost entirely aerobically on your biological diesel engine: the thousands of mitochondria in your muscles. These little factories are hyper-efficient and primarily burn fats, provided they get enough oxygen. LT1 marks the physiological inflection point where you slowly begin shifting from pure fat burning to tapping into your first fast sugars (carbohydrates).
- The feeling: This is your absolute endurance pace. Provided you eat and drink enough, you can sustain this pace for hours; we also call this your “Ironman or Gran Fondo pace.” Talking is still (relatively) easy here.
- The Paradox: For a well-trained rider, this pace certainly does not feel relatively easy. This is a physiological paradox. Physiologically speaking (for your heart and lungs), this pace is very comfortable; your breathing is calm, and conversation flows easily. But mechanically and neuromuscularly, your muscles, tendons, and joints have to work incredibly hard. Resistance is resistance. A trained athlete sometimes pumps out 230 Watts at their LT1 limit. While the cardiovascular system (heart, lungs, capillaries) handles it “easily,” the pure mechanical load on the legs is tremendously heavy. It is a controlled but intense muscular effort that you can maintain for hours, as long as you keep fueling and hydrating.
LT2 (The Anaerobic Threshold) and your ‘Turbo Engine’
Sometimes you simply need more brute power than the slow diesel engine can deliver. Your muscle cells then instantly engage the anaerobic turbo engine. This turbo does not require oxygen and splits sugars at lightning speed, but it leaves behind a lot of lactate and acidifying hydrogen ions. LT2 (scientifically known as Maximum Lactate Steady State (MLSS)) is the point where your system runs at maximum capacity without accumulating acid. Your body can clear the produced lactate just as fast as it is being generated.
If you go even a fraction harder and enter biological Zone 3, the proverbial ’lactate explosion’ erupts, and your legs will inevitably flood with acid (your biological steady state is lost).
- The feeling: This is your “one-hour time trial” pace. It is extremely uncomfortable and requires deep focus. Speaking is absolutely impossible here.
The Trap: Trapped in the Gray Zone (and the Inevitable Plateau)
If you do not know exactly where your personal LT1 and LT2 lie, you will almost always fall prey to physiological Zone 2 in practice: the Gray Zone. This is the intensity that lies literally between the two thresholds: an absolute no-man’s-land.
- Why you don’t notice the Gray Zone at first: As a beginner rider, or when you jump back on the bike after a long period of inactivity, everything seems fine at first. In fact, in the first few weeks or months, your progress skyrockets, even if you always ride in that Gray Zone. Why? Because physiologically, you are going from ’nothing’ to ‘something.’ For an untrained muscular system, any pressure on the pedals is a massive stimulus. Because everything you do works in that initial phase, it creates the misconception that “always riding hard” is the perfect way to train.
- The backlash: The hard wall of the plateau: But then, after a few months, biological reality starts to bite. Your progress stalls completely. You train just as hard (or even more), you sweat just as much, but your average speed doesn’t drop by a single second. You have crashed into the dreaded ‘plateau.’
Why does your body penalize riding in the Gray Zone over the long term?
- No growth stimulus for the diesel engine: You ride too intensely to give your mitochondria the optimal aerobic training stimulus. Your fat-burning pathway slowly shuts down, and your body fails to learn how to utilize fuel efficiently.
- Too easy for your ceiling: At the same time, you are riding just a bit too easily to truly challenge your LT2 threshold. The turbo engine doesn’t receive the extreme workload required to push your anaerobic threshold higher.
- Chronic carbohydrate depletion: In the Gray Zone, you are constantly burning precious carbohydrates. You build up a chronic baseline fatigue without realizing it, because your glycogen stores never get the chance to fully recover.
The physiological bill? You are producing nothing but “junk miles.” The main culprits are training by ‘feel’ (your breathing often deceives you) and the famous ‘Group Ride Syndrome,’ where social pressure keeps the pace constantly hovering right in that no-man’s-land.
Escaping the Gray Zone: What is Polarization?
How do you escape the Gray Zone? By polarizing your training. Polarized training literally means seeking out the extremes (the poles) and ignoring the middle ground. Think of the North Pole and the South Pole: unlike your annual holidays, this is exactly where you want to spend your time—at the extremes—while avoiding the lukewarm region around the equator (the Gray Zone). In training methodology, this is known as the Golden Rule: “Make your easy days easy, and your hard days hard.”
Often, the 80/20 rule is used as a baseline:
- 80% of your training time is spent at the “North Pole”: very easy, strictly below your LT1. You talk easily, enjoy the scenery, and focus exclusively on building that diesel engine. For many riders, this feels frustratingly slow at first.
- 20% of your training time is spent at the “South Pole”: rock-hard, at or above your LT2 threshold. This is where you open the turbo engine fully and push your physical limits.
What does the average un-structured amateur cyclist do? They often train according to a 20/70/10 model. A tiny bit of easy riding, occasionally very hard, but the vast majority of the time (70%) they ride ’nice and hard’ in that physiological Gray Zone. They don’t polarize; they ‘average out’ all their rides.
The 80/20 Rule: A Solid Foundation, Not a Holy Grail
While polarized training is the perfect way to break the stubborn ‘Group Ride Syndrome,’ I don’t want to sell it as an absolute religion. 80/20 is a fantastic compass, but it is not an absolute law. In a modern, well-structured training plan, there is absolutely room for nuance:
- The Gray Zone is not always ’evil’: Riding in the zone between LT1 and LT2 is only “junk miles” if you do it aimlessly. If you train with a specific plan just below your threshold (the famous Sweet Spot training), you are using that upper part of the Gray Zone very deliberately to push your LT2 ceiling higher. This is highly effective, especially for time-crunched amateurs.
- Pyramidal Training: Alongside the polarized model, many athletes also use a ‘pyramidal’ model. Here, the broad base still lies in Zone 1 (below LT1), you spend a controlled portion of your time in the Gray Zone, and only a tiny peak is spent in the red.
- Periodization (The Seasons): Your training shifts along with your goals. During the build phase (often winter), 80/20 is perfect for building your diesel engine. However, as you get closer to your goal (such as a demanding Gran Fondo), you need to train race-specifically. After all, during a race, you also spend long periods in that ‘forbidden’ Gray Zone. You will therefore need to specifically prepare your body for that in the final weeks.
The rule of thumb remains: whatever you do, do it deliberately.
How Do You Find Your Thresholds in Practice?
Now that you know standard formulas and fixed percentages don’t tell the whole story, the next step is mapping out your personal engine. The gold standard for this is a targeted test, preferably via accurate lactate measurements. During a step-test on the bike, it is measured exactly at what wattage or heart rate your body begins to shift from fat burning to sugar burning (LT1), and at what point lactate production overtakes your clearance system (LT2).
Lacking the time or access to a lab? Advanced field tests—for example, analyzing heart rate variability (HRV) or measuring cardiac drift during a long endurance ride—offer an alternative. However, it is much harder to maintain accuracy here; at least, that is my experience.
A lactate test comes with a price tag, of course, but you generally only do it 1 or 2 times a year. Compared to the budget we effortlessly drop on carbon wheels or high-end power meters, that test is by far the best investment in yourself. Ultimately, measuring is knowing, especially if you want to leave those junk miles behind for good.
In Practice: Connecting Theory to Your Bike Computer (The Translation)
Now that you know what to do, it is time to set up your equipment properly. This is where things often go wrong due to naming confusion in software. Many riders hear “avoid Zone 2” and panic, because Zone 2 on Zwift or Strava is actually their most important endurance training zone! Let’s map the 3 biological zones exactly to the popular 5-zone model (as used on Strava, Zwift, or Wahoo):

How do you configure this on your head unit? Ensure that in your software, the upper limit of your Zwift/Strava Zone 2 stops right below your tested heart rate or wattage for LT1. This ensures that rides your app labels as ‘Endurance’ are genuinely training your diesel engine and aren’t secretly ‘Tempo’ (Gray Zone). Let Zone 4 run up to exactly your LT2 threshold. Do you use Garmin or Intervals.icu (7-zone model)? Don’t let the algorithm run wild; enter your tested values manually and double-check that your Zone 2 actually stays below LT1.
In short: Be patient and trust the process. Building a robust diesel engine takes time. That aerobic threshold (LT1) rarely shifts after just two weeks of training. In the beginning, staying strictly below your LT1 might feel like you are crawling, and the temptation to secretly push the pace will be strong. But hold on!
Once that physiological boundary starts to shift, everything changes. Your biologically “easy” recovery or endurance ride (where your heart rate stays low) suddenly becomes a highly intensive mechanical workout. Think back to the paradox of the trained athlete: if your LT1 shifts toward 220 or even 260 Watts through consistent training, you will be dropping your cycling buddies while chatting, simply while staying in your comfortable endurance zone.
So: stop riding “kind of hard.” Make your easy rides genuinely easy and your hard rides genuinely hard. Understand your engine, master the Gray Zone, and watch how structure finally releases the handbrake on your performance!
